Starting Your First 5K: A Simple Guide If You've Never Run Before

By L'équipe RunLab · 4/20/2026

Why the 5K is the perfect first goal

If you've never run before, the 5K is the ideal starting goal. Short enough to stay motivating, long enough to feel real progress within a few weeks. The key isn't going fast, it's going consistently and building up gradually.

Start by mixing walking and running

Forget the idea of running 5K nonstop on day one. The method that works is alternating. For your first sessions, for example:

  • 1 minute running, 2 minutes walking, repeated 6 to 8 times
  • Week after week, increase the running time and cut back the walking
  • Aim for a fully run session after 6 to 8 weeks

The golden rule: you should be able to talk while running. If you're too out of breath to hold a conversation, slow down.

How often?

Three sessions a week is plenty to get started, with at least one rest day between each. That rest isn't wasted time: it's exactly when your body adapts. Three steady runs beat five followed by giving up.

The role of a comfortable pair

The right shoe makes all the difference for a beginner: more cushioning, more comfort, less discomfort at the end of a session. On the road, versatile and comfortable models like the Brooks Ghost 18, the Saucony Ride 19, the New Balance 880 v15 or the Asics Novablast 6 are excellent starting points. If you want even plusher cushioning for easy runs, take a look at the New Balance 1080 v15, the Brooks Glycerin 23, the Saucony Triumph 23 or the Asics Gel-Nimbus 28. And if your first strides will be on paths and trails, the Saucony Peregrine 16 or the Salomon Genesis are built for the terrain.

The real criterion is still comfort on your own feet: no shoe is "the best" in absolute terms, only the best for you.

In short

Build up slowly, run three times a week, respect your rest days and lace up a comfortable pair. The rest will follow.
